Workout Description

Begin with a 3 to 5 minute easy warm-up row and finish with a light cool-down to support recovery.

Set a timer for 10 rounds of 2-minute intervals (20 minutes total).

At the start of each interval, row for 30 seconds at a hard pace—think strong, powerful strokes where conversation is difficult but your form stays controlled (about an 8/10 effort). Immediately transition into 90 seconds of easy rowing, allowing your heart rate to come down and your breathing to recover (about a 3–4/10 effort).

Continue this interval pattern until all 10 rounds are complete.

If you don’t have a rower you can do this same interval effort workout with any cardio movement including running, burpees, stationary bike, etc.

Beginner: start with 6–8 rounds

Advanced: Focus on consistent power output across all rounds rather than going all-out early.
